No gym membership, no equipment, no problem. Bodyweight training is one of the most effective forms of exercise if done correctly.
The Myth About Bodyweight Training
Many people think bodyweight training is only for beginners or for light fitness. This is wrong. Gymnasts, calisthenics athletes, and military personnel build incredible physiques with bodyweight only.
The key is progressive overload — making the exercises harder over time.
The Best Bodyweight Exercises
For chest and triceps:
Push-ups (standard, wide, narrow)
Diamond push-ups
Pike push-ups
Dips (using two chairs)
For back and biceps:
Pull-ups (if you have a bar)
Inverted rows (under a table)
Superman holds
For legs:
Squats
Lunges
Bulgarian split squats
Jump squats
Wall sits
For core:
Planks
Hollow body holds
Leg raises
Mountain climbers
A Complete Home Workout Plan (3 Days a Week)
Day 1 (Push): Push-ups 4x12, Diamond push-ups 3x10, Pike push-ups 3x10, Dips 3x12
Day 2 (Pull and Core): Inverted rows 4x10, Superman holds 3x15, Planks 3x45 seconds, Leg raises 3x15
Day 3 (Legs): Squats 4x20, Lunges 3x15 per leg, Bulgarian split squats 3x12 per leg, Wall sit 3x45 seconds
How to Make It Harder Over Time
Increase reps
Slow down the tempo (3 seconds down, 1 second pause, 1 second up)
Add weight (backpack with books)
Progress to harder variations (push-ups to archer push-ups to one-arm push-ups)
