    The Rep Range for Muscle Growth

    Muscle growth (hypertrophy) occurs across a wide rep range, roughly 6 to 30 reps per set, as long as you train close to failure.

    But the most effective range for most people is 6 to 12 reps per set. This range allows heavy enough weight to create tension while doing enough reps to create metabolic stress — both important for muscle growth.

    How Many Sets Per Muscle Group Per Week?

    Research suggests:

    Beginners: 10 to 15 sets per muscle per week

    Intermediate: 15 to 20 sets per muscle per week

    Advanced: 20 to 25+ sets per muscle per week

    For example, for chest, a beginner might do 4 sets of bench press and 3 sets of flyes = 7 sets per session, twice a week = 14 sets per week.

    Rest Between Sets

    Compound exercises (bench press, squat, deadlift): 90 seconds to 3 minutes

    Isolation exercises (curls, lateral raises): 60 to 90 seconds

    Longer rest allows better recovery between sets, leading to better performance.

    Training to Failure

    You do not need to go to absolute failure on every set. But the last 1 to 3 reps should feel genuinely hard. If you finish a set and feel like you could have done 5 more reps easily, the set was too light.
